Quick answer: WHOOP Strain is nonlinear. Higher numbers become harder to earn. This independent calculator uses WHOOP’s published bands but does not reproduce WHOOP Strain Target or its proprietary algorithm.

What Does a WHOOP Strain Score Mean?

WHOOP Strain summarizes personalized cardiovascular load and muscular effort on a nonlinear scale from 0 to 21. Day Strain includes exercise and non-exercise exertion.

WHOOP StrainPublished categoryWHOOP description
0–9LightLow-intensity activity that can fit recovery.
10–13ModerateSupports fitness maintenance.
14–17HighBuilds endurance and strength gains.
18–21All OutMaximal effort that is challenging to recover from.

A score of 21 is the top of the scale. Because the scale is logarithmic, moving from 18 to 19 requires more sustained load than moving from 8 to 9.

How Does WHOOP Recovery Relate to Strain?

WHOOP calls 0–33% low Recovery, 34–66% moderate Recovery, and 67% or higher high Recovery. Higher Recovery may support more load, but symptoms and training context still matter.

How Does the WHOOP Strain Target Calculator Work?

The calculator starts with today’s Recovery zone and a published Strain category. It then adjusts the category with transparent training-context rules.

Restore intent lowers the starting category. Build intent raises it. Low Sleep Performance, two or more recent High or All Out days, unusual soreness, or beginner status can lower the target.

All Out is allowed only for high Recovery, build intent, advanced experience, strong sleep, limited recent hard days, and no warning signs. Illness or an injury flare changes the target to rest and easy daily movement only.

WHOOP Strain Target Examples

The same Recovery can produce a different range when training intent, sleep, and recent load change.

Recovery 78%, maintain

A green Recovery with normal context can support a High Day Strain target of 14–17.

Recovery 58%, two hard days

A yellow Recovery starts moderate, then recent load may lower the target into the Light band.

Recovery 82%, illness signs

A green score does not override fever, illness, injury, or concerning symptoms. The tool returns a rest-focused result.

How Should You Use a WHOOP Strain Target?

Use the range as a day-level guardrail, not a workout prescription. Check WHOOP’s live target and how your warm-up feels before adding load.

Activity Strain does not add directly to Day Strain because the scale is nonlinear. A current Day Strain of 8 plus an activity Strain of 6 does not automatically equal 14.

Review separate recovery signals with the HRV Trend Interpretation Calculator, Recovery Score Comparison Calculator, and Sleep Quality Calculator.

What Are the Limits of a WHOOP Strain Target Calculator?

Only WHOOP can calculate the official personalized Strain Target. This tool cannot access WHOOP data, heart-rate zones, menstrual-cycle settings, Strength Trainer load, or proprietary models.

Optical heart-rate errors, device fit, missing data, maximum-heart-rate settings, stress, heat, dehydration, illness, and unlogged strength work can affect Strain. A high Recovery does not clear an injury.

Stop exercise and seek urgent care for chest pain, fainting, severe breathlessness, stroke symptoms, or a new sustained irregular heartbeat. Ask a qualified professional about persistent symptoms or return-to-sport decisions.

WHOOP Strain Target Questions

These answers cover good targets, score addition, low Recovery, strength training, maximum Strain, and medical use.

What is a good WHOOP Strain target?

It depends on Recovery, intent, fitness, sleep, recent load, and symptoms. WHOOP’s official target is personalized and updates as Day Strain builds.

Can I add Activity Strain to Day Strain?

No. WHOOP’s scale is nonlinear, and Day Strain combines accumulated exertion through its own calculation. Activity scores do not add like ordinary numbers.

Should I train when WHOOP Recovery is red?

WHOOP says low Recovery may call for adjusted Strain or recovery activities. Easy movement may fit some people, but illness, injury, and medical restrictions matter more.

Does WHOOP measure strength-training Strain?

WHOOP includes muscular effort, and Strength Trainer gives it more workout details. Heart rate alone may not capture the full load of resistance exercise.

Is a WHOOP Strain of 21 a daily goal?

No. WHOOP describes 21 as the top of the scale and exceptionally high load. All Out effort is challenging to recover from and should not be treated as a routine target.

Can WHOOP Strain prevent overtraining or injury?

No wearable score can guarantee prevention. Strain and Recovery can support planning, but symptoms, progression, technique, total load, and professional advice remain important.

WHOOP Strain Sources and Calculator Method

The guide uses current WHOOP documentation for Strain and Recovery bands. Target adjustments are disclosed planning heuristics.

  1. WHOOP Support: WHOOP Strain. Published March 6, 2026. Defines the 0–21 scale and four bands.
  2. WHOOP Support: WHOOP Recovery. Published September 11, 2025. Defines red, yellow, and green Recovery.
  3. WHOOP Support: Strain Target. Explains real-time recommendations based on Recovery, Sleep, and training state.
  4. WHOOP: How Strain Target Works. Updated January 30, 2026.

Method: Recovery selects Light, Moderate, or High as a starting category. Intent, sleep, recent high-load days, experience, and symptoms adjust the category. The calculator outputs a Day Strain range, not a single promised score.
